The workout

Four moves. One short round.

Work for 30 seconds, then use 15 seconds to change position and prepare for the next exercise.

1

Chair squat

30 sec

Sit your hips toward a chair, keep your chest comfortably tall and stand by pushing through your feet.

EasierSit fully onto the chair before standing and use your hands lightly if needed.
Progress itHover above the chair or use a comfortable bodyweight squat without sitting.
2

Wall push-up

30 sec

Place your hands on a wall, keep your body in a straight line and bend your elbows with control.

EasierStand closer to the wall and use a smaller range.
Progress itStep farther from the wall or use a stable counter.
3

Standing hip hinge

30 sec

Soften your knees, push your hips back while keeping your back comfortable, then stand tall and squeeze your glutes.

EasierUse a smaller range and keep a chair nearby for balance.
Progress itSlow the lowering phase to three seconds on each repetition.
4

March in place

30 sec

Stand tall and alternate lifting your knees while letting your arms swing naturally.

EasierMarch slowly and use a wall or chair for balance.
Progress itIncrease the pace while keeping the movement controlled.
One round is enoughThis five-minute version is intentionally short. Finish the cooldown and count it as a completed movement break rather than adding rushed extra rounds.
Keep it practical

Use five minutes instead of waiting for an ideal workout window.

  • Keep the movement comfortable enough that you can stay in control for the full five minutes.
  • Use the easier option immediately if balance, range of motion or technique starts to deteriorate.
  • A short session done today is more useful than a longer session that keeps getting postponed.
The next decision

Five minutes today. What about tomorrow?

A quick workout removes today’s excuse. FitOnTrack can remove the next decision by matching you with a structured workout plan that fits your goal, schedule and training setup.
